Continuous low-intensity aerobic work

Behavioral lever

You can change this. Whether Zone 2 specifically outperforms other moderate-intensity work is untested — no controlled trial has shown it superior for health outcomes.

Sustained effort at conversational pace, most commonly prescribed as 45–75 minute blocks.

Dose

45–75 min at conversational pace ('talk test'). Commonly anchored to blood lactate at or below 2.0 mmol/L.

Dose-response shape: plateau

How to get there

Practice

Sustained effort at conversational pace ('talk test'), 45–75 minute blocks, accumulated however the day allows — the 10-minute minimum bout was removed from the guidelines in 2018.

Check

The talk test, or blood lactate at or below 2.0 mmol/L if you have access to testing — the talk test is the more robust anchor than any heart-rate percentage.

Arem et al. 2015 found the mortality benefit from aerobic activity plateaus near 3–5x the guideline minimum — more volume past that point is not shown to buy more benefit.

What the dose is

Sustained effort at conversational pace ('talk test'), most commonly prescribed as 45–75 minute blocks, and commonly anchored to a blood lactate concentration at or below 2.0 mmol/L.

What supports the general aerobic-volume case

Arem et al. 2015 (JAMA Internal Medicine, n=661,000) found a mortality benefit from aerobic activity that plateaus near 3–5x the guideline minimum. That evidence is about aerobic volume in general, not about Zone 2 as a distinct, superior intensity band.

On how the volume gets accumulated

The 2018 US Physical Activity Guidelines formally removed the previous 10-minute minimum bout duration, and O’Donovan et al. 2017 (JAMA Internal Medicine) found that concentrating weekly activity volume into one or two sessions produced mortality reductions similar to activity spread across the week — evidence about how volume is accumulated, not evidence for a specific lactate-anchored zone.

What argues against this

The specific claims made for Zone 2 as a distinct training zone come from mechanistic reasoning and lab work with professional cyclists, amplified by podcasts, rather than from controlled trials. The 2.0 mmol/L lactate cutoff is a convention, not a physiological constant — individual first lactate thresholds range roughly 1.2 to 2.5 mmol/L.

Gotchas

  • 'Zone 2' has several incompatible definitions across 3-zone and 5-zone models. The talk test is the more robust anchor than any heart-rate percentage.
  • 60–70% of max heart rate is often BELOW the lactate-2.0 intensity in trained people.
